在pause-paw.shop设置。
Text neck is the name given to a sore, stiff upper back that shows up after years of looking down at a phone. The text neck fix advice online ranges from "sit up straight" to devices that cost more than the phone. The useful part sits in the middle, and it takes about five minutes a day.
What follows is not medical treatment. If you have numbness, tingling in your hands, or pain that wakes you at night, that belongs with a physiotherapist, not a blog post. For the ordinary ache that builds up over an afternoon, here is what is happening and what to do about it.
What is actually happening in your neck
Your head weighs roughly five kilograms. Held directly above your shoulders, the neck muscles carry that without complaint. Tilt it forward 45 degrees to look at a phone and the effective load on the cervical spine rises to around 22 kilograms, because the muscles are now holding the head at the end of a lever rather than balancing it.
Nothing is damaged by an afternoon of this. The problem is duration. An hour or two a day, every day, for years, keeps a set of small muscles contracted for longer than they recover from, and they get sore the way any muscle held in one position gets sore.
Three exercises that take five minutes
| Exercise | How | Dose | What it targets |
|---|---|---|---|
| Chin tucks | Sit upright, draw your chin straight back to make a double chin, hold, release. Do not tilt your head up or down. | 10 reps, hold 5 seconds | The deep neck flexors at the front, which have gone quiet |
| Scapular squeezes | Arms at your sides, squeeze the shoulder blades together and down, as if pinching a pencil between them. | 10 reps, hold 5 seconds | The mid-back muscles that hold the shoulders back |
| Doorway chest stretch | Forearm on a doorframe at shoulder height, step through until you feel a stretch across the front of the chest. | 30 seconds each side | The chest muscles that have shortened from hunching |
The order matters. Squeezing the shoulder blades back without stretching what is tight at the front is like pulling on a door that is still latched. Stretch first on the days you are especially stiff.
Why five minutes beats a good chair
Phone posture fix equipment sells well because buying something feels like progress. A better chair changes the angle you hold for the eight hours at a desk, and it does nothing about the three hours on a phone afterwards, which is where most of the forward head position comes from.
The exercises work on the muscles directly. A chair works on the furniture. Both have a place, and only one of them travels with you.
Four changes that reduce the load
- Raise the phone, not the chin. Bring the device up toward eye level rather than dropping your head toward it. This single change accounts for more of the load difference than any exercise.
- Take the phone out of the hand-off. Long reading goes to a tablet on a stand or a laptop. The five-minute scroll is not the problem; the fifty-minute one is.
- Set the reminder where the phone is. A note on the charging spot gets seen. An app notification gets dismissed.
- Do the exercises at a fixed time, not when it hurts. By the time it hurts you have already lost the argument. After your morning coffee works better than "when I remember".
How long before it changes
Two weeks of daily chin tucks and squeezes is usually enough to notice that the afternoon ache arrives later than it used to. Six weeks is where the resting posture starts to shift, and that is the part that lasts. Skipping days is fine. Skipping weeks is not.
If you have done this daily for a month and nothing has moved, or the pain is sharp, one-sided, or runs down into your arm, stop guessing and get it looked at. Persistent symptoms are cheaper to sort out early.
PausePaw covers the part of this that is a habit rather than a muscle. After your limit, the next page waits ten seconds before it loads, and ten seconds is long enough to put the phone down and look at the far wall. Set it up at pause-paw.shop.
Start with one exercise
Chin tucks alone, ten reps after your morning coffee, for two weeks. That is the whole assignment. The other two exercises are there for when the first one has become automatic, and the stretch is there for the mornings you wake up stiff.
The rest of the habits live at pause-paw.shop. Install from the App page, and the FAQ covers exactly what a pause looks like. Phone posture is the physical half of the same problem; the other posts are at the blog index, including phone-free walking for the movement version and the eye strain piece for what screens do to the rest of your head.
